In Your 20s – Build Your Foundation Now

Testosterone peaks in your mid-20s. What you do now determines where you'll be at 40.

Peak Window

Testosterone is at its highest. Build maximum muscle mass now – muscle is a metabolic organ that naturally supports testosterone production long-term.

Top Priority

Strength training 3-4x per week. Compound movements: squat, deadlift, bench press. Progressive overload is the single most powerful natural testosterone stimulus.

Start Supplementing

D3+K2+Magnesium+Zinc as your foundation. Creatine from day one – the evidence is overwhelming. Sleep 8+ hours – you're building your hormonal future.

In Your 30s – First Signs, Smart Response

Testosterone drops ~1-2% per year from 30. Fatigue, weaker recovery, stubborn belly fat – these aren't coincidences.

Get a Blood Test

Measure total testosterone, free testosterone, SHBG, DHT, Vitamin D and cortisol. Baseline first, optimise second. Many men discover their "normal" values are far from optimal.

Cortisol is Your Enemy

Career pressure, young children, financial stress – cortisol is the direct antagonist of testosterone. Ashwagandha KSM-66 reduces cortisol by 27% in clinical studies.

Full Protocol

D3+K2+Mg+Zinc daily, creatine, intermittent fasting, strength training 3x per week, 7-8h sleep. Six months consistently = measurable results in your blood test.

In Your 40s – Optimise, Don't Surrender

Average testosterone at 45 is 25-35% lower than at 25. But averages are for average men.

Check SHBG

High SHBG binds testosterone and makes it biologically inactive. Zinc and boron lower SHBG measurably. 10mg boron daily raised free testosterone by 28% in 7 days.

DHT Still Matters

DHT is 3-10x more potent than testosterone at androgen receptors. Creatine raises DHT by 56%. Zinc activates 5-alpha-reductase. Track DHT, not just total testosterone.

Consider TRT?

Natural methods first – 6 months consistently. TRT is appropriate for clinical hypogonadism (below 300 ng/dL with symptoms). It permanently suppresses natural production.

In Your 50s – Quality of Life is the Goal

Energy, strength, libido, mood – testosterone affects all of them. You don't have to accept decline.

DHEA Check

DHEA declines ~2% per year from age 30. By 50 you may have 40-50% of your peak value. Test DHEA-S in your blood before supplementing.

Sleep is Everything

70% of testosterone is produced during sleep. Poor sleep at 50 is not inevitable – magnesium bisglycinate, dark room, cool temperature, consistent schedule.

Andrology Appointment

A specialist can assess the full picture: testosterone, SHBG, LH, FSH, prolactin, thyroid. Worth the consultation if natural methods haven't moved the needle after 6 months.

60+ – Strength, Vitality, Dignity

Testosterone at 65 is typically 50-60% of the peak value. The goal is functional quality of life – not numbers on paper.

Strength Training Still Works

Studies show men over 60 can build significant muscle with resistance training. Testosterone responds to the stimulus regardless of age. The adaptation just takes slightly longer.

Vitamin D Critical

Skin produces less D3 from sunlight with age. 5,000 IU daily is appropriate for most men over 60 with low levels. Always with K2 and magnesium.

TRT Discussion

In clinical hypogonadism with symptoms, TRT can dramatically improve quality of life. The evidence for cardiovascular benefits (not risks) is growing. Discuss with an andrologist.

"You have power over your mind – not outside events. Realise this, and you will find strength."– Marcus Aurelius

Why This Site Exists

I'm Alexander Berndt – father, RINGANA partner, and someone who spent years looking for honest answers about testosterone and male health. Most of what I found was either marketing dressed as science, or medical platitudes without practical application.

This site is what I wished had existed. Evidence-based, honest about what we don't know, and built around real life – not ideal conditions. I train at 04:00 in the morning because that's when my children are sleeping. I document what works.

Everything on this page is self-tested, backed by cited studies, or clearly labelled as personal experience.

Understanding Testosterone

🧪
Total Testosterone
550–900 ng/dL
Optimal range for men 30-50. Lab "normal" starts at 280 ng/dL – the average of elderly men. Aim higher.
Free Testosterone
15–30 pg/mL
Only ~2% of testosterone is biologically active. High SHBG can make normal total T worthless. Always measure both.
💪
DHT
300–850 pg/mL
3-10x more potent than testosterone at androgen receptors. Creatine raises DHT by 56% (van der Merwe 2009).
🔗
SHBG
15–35 nmol/L
Sex hormone-binding globulin – binds testosterone and inactivates it. Boron lowers SHBG: +28% free T in 7 days.
☀️
Vitamin D
40–70 ng/mL
Not a vitamin – a prohormone. Leydig cells (testosterone producers) have vitamin D receptors. 80% of Germans deficient.
🔥
Cortisol
10–20 µg/dL
Direct antagonist of testosterone. Chronic stress destroys testosterone at the Leydig cell level. Sleep is the #1 fix.

Training – The Most Powerful Lever

Compound Movements First

Squat, deadlift, bench press, overhead press, rows. These activate the most muscle mass and produce the strongest testosterone response. 3-5 sets, 70-85% of 1RM.

Progressive Overload

Add 2.5kg when you complete all sets cleanly. No progression = no stimulus = no testosterone response. Keep a training log.

HIIT – Short and Effective

10-15 minutes of high-intensity intervals raises testosterone and GH more than 45 minutes of steady-state cardio. Sprint intervals, kettlebell circuits, rowing.

Recovery is Training

70% of testosterone is produced during sleep. Training without adequate recovery is hormonal self-sabotage. 48h between muscle groups minimum.

Sleep – Where Testosterone is Made

70% Produced at Night

Testosterone secretion peaks during REM sleep. Six hours instead of eight reduces testosterone by up to 15% the next morning. Non-negotiable.

Magnesium + Dark Room

Magnesium bisglycinate 400mg 30 minutes before bed. Complete darkness (0 lux). Room temperature 17-19°C. No screens 1h before sleep.

Consistent Schedule

The same bedtime every day – including weekends – matters more than total hours. Circadian rhythm directly regulates testosterone pulse patterns.

What to Avoid – Testosterone Killers

Chronic Sleep Deprivation

→ Under 6h sleep lowers testosterone by up to 15% the next morning. Non-negotiable: sleep comes before everything.

Alcohol

→ Even moderate alcohol consumption inhibits testosterone synthesis. The liver prioritises alcohol detox over steroid hormone production.

Parabens & Phthalates in Personal Care

→ Xenoestrogens absorbed daily through skin. Switch to natural care products. RINGANA by Peggy Berndt: fresh ingredients, no preservatives, no xenoestrogens.

🌿 Fresh Ingredients

No preservatives. Fresh active ingredients – highest concentration and efficacy.

🚫 No Xenoestrogens

No paraben, no phthalate, no mineral oil – nothing that disrupts your hormones.

Industrial Seed Oils

→ Rapeseed, sunflower, soybean oils promote inflammation and convert testosterone to oestrogen (aromatase). Cook with ghee, coconut oil, butter or olive oil.

Plastics & BPA

→ BPA and BPS are potent xenoestrogens. Switch to glass or stainless steel water bottles. Never heat food in plastic containers.

Frequently Asked Questions

From around age 30, testosterone declines approximately 1-2% per year. By 45, men without countermeasures often have 25-35% less than at 25.
Only free testosterone (~2%) is biologically active. The rest is bound to SHBG or albumin and cannot act at cells. Always have both measured.
Natural methods first: sleep, nutrition, training, supplementation – 3-6 months consistently. TRT makes sense in clinical hypogonadism (below 300 ng/dL with symptoms) when natural methods are exhausted. TRT permanently suppresses natural production.
Sleep: 3-7 days. Energy: 2-4 weeks. Training gains: 4-6 weeks. Blood test: retest after 3-6 months.
Yes. van der Merwe et al. 2009: a double-blind controlled study on rugby players showed DHT increased by 56% with creatine supplementation. Total testosterone remained unchanged – creatine activates 5-alpha-reductase, converting more testosterone to DHT.
